Most weeknight cooking problems aren’t about skill — they’re about decision fatigue. This formula removes the thinking: pick one item from each column and dinner’s on the table in 15 minutes.

Why these targets?

Protein: the ISSN position stand on protein recommends spreading intake across the day in servings of roughly 20–40 g (Jäger et al., 2017). Dinner is the easiest meal to hit the top of that range.

Vegetables: a large meta-analysis found that fruit and vegetable intake was linked to lower risk of heart disease, stroke and early death, with the lowest risk at around 800 g a day — about ten portions (Aune et al., 2017). Two portions at dinner is an easy contribution.

Six recipes

1. Ginger chicken stir-fry — chicken strips, frozen stir-fry veg, soy, ginger and garlic over microwave rice. ~40 g protein.

2. Pesto prawn noodles — prawns and spinach tossed with fresh noodles and pesto. ~30 g protein.

3. Huevos wraps — three scrambled eggs, black beans, cherry tomatoes and salsa in wholewheat wraps. ~30 g protein.

4. Lemon salmon couscous — flaked tinned salmon, couscous, bagged salad, lemon juice and olive oil. ~32 g protein.

5. Tofu coconut curry — cubed tofu, frozen peas, curry paste and light coconut milk over pre-cooked lentils. ~30 g protein.

6. Harissa halloumi gnocchi — pan-fried gnocchi, halloumi, peppers and courgette with harissa. ~28 g protein.

Protein values are approximate and depend on portions and brands.

Recipe 1 in detail: ginger chicken stir-fry (serves 2)

Ingredient Amount
Chicken breast strips 300 g
Frozen stir-fry vegetables 400 g
Microwave rice 1 pouch (250 g)
Soy sauce 2 tbsp
Fresh ginger, grated 1 tsp (or ½ tsp ground)
Garlic, crushed 2 cloves
Oil 1 tbsp
  1. Heat the oil in a large pan or wok over high heat.
  2. Add the chicken; stir-fry for 5–6 minutes until cooked through with no pink inside.
  3. Add the frozen vegetables, ginger and garlic; stir-fry for 4 minutes.
  4. Microwave the rice as the pack directs.
  5. Add the soy sauce, toss, and serve over the rice.

Frozen vegetables are picked and frozen quickly, they’re already chopped, and nothing goes to waste — perfect for fast cooking.

The 15-minute workflow

  1. Minute 0: pan on high heat, kettle on.
  2. Minute 2: protein in the pan.
  3. Minute 6: vegetables in.
  4. Minute 10: carb heated; sauce added.
  5. Minute 13: taste, season, plate.

Make it work for your household

Recipe 5 in detail: tofu coconut curry (serves 2)

Ingredient Amount
Firm tofu, cubed 400 g
Curry paste 2 tbsp
Light coconut milk 200 ml
Frozen peas 160 g
Pre-cooked lentils 1 pouch (250 g)
Oil 1 tbsp
Lime ½
  1. Heat the oil in a pan over medium-high heat and fry the tofu for 5 minutes until golden.
  2. Stir in the curry paste and cook for 1 minute.
  3. Add the coconut milk and peas; simmer for 5 minutes.
  4. Heat the lentils as the pack directs.
  5. Squeeze over the lime and serve the curry on the lentils.

Make your own flavour bases

Shop-bought sauces are fine, but these take two minutes and keep for several days in the fridge:

Stir-fry sauce 3 tbsp soy sauce, 1 tbsp honey, 1 tsp grated ginger, 1 crushed garlic clove
Lemon dressing 3 tbsp olive oil, juice of 1 lemon, 1 tsp mustard, salt and pepper
Yoghurt sauce 150 g Greek yoghurt, chopped herbs, ½ grated garlic clove, lemon juice

FAQ

Are microwave rice pouches healthy? They’re simply cooked rice. Wholegrain versions add fibre.

How do I make it spicier? Add chilli flakes, fresh chilli or sriracha at the end.
